Magnesium is one of those nutrients that becomes more confusing once it reaches the supplement aisle.
Food tables talk about milligrams of magnesium.
Supplement bottles talk about citrate, glycinate, chloride and oxide.
The front of the bottle may display a large compound number.
Then the Supplement Facts panel displays something else.
The key is to keep food magnesium, elemental magnesium and compound weight separate.
Magnesium is widely available in food
Good dietary sources include:
- leafy green vegetables;
- legumes;
- nuts;
- seeds;
- whole grains.
Foods rich in fiber commonly contribute magnesium too.
Unlike vitamin D, which occurs naturally in relatively few foods, magnesium is distributed across a broad range of ordinary plant foods.
Processing can change the magnesium content
Whole grains illustrate this particularly well.
Refining can remove the germ and bran — parts of the grain where many nutrients are concentrated.
That means a highly refined grain product can contain substantially less magnesium than its whole-grain counterpart.
The food name alone does not tell the entire nutrient story.
Food absorption is not 100 percent
NIH estimates that approximately 30%–40% of magnesium consumed from food and beverages is absorbed.
That should not be interpreted to mean the remaining amount is “wasted” or that supplements are automatically superior.
Nutrient absorption is part of normal digestion and differs by food matrix, dose and physiological context.
Supplement labels use elemental magnesium
This is the most important commercial distinction.
Magnesium citrate is not 100% magnesium.
Magnesium glycinate is not 100% magnesium.
Magnesium oxide is not 100% magnesium.
The compound includes magnesium plus the molecule to which it is bound.
The Supplement Facts panel therefore declares the amount of elemental magnesium supplied.
That is the number that should be used when comparing products.
The form can affect absorption
Different magnesium compounds do not have identical solubility or bioavailability.
NIH notes that citrate, chloride, lactate and aspartate generally show better absorption than some less soluble forms such as magnesium oxide.
That makes chemical form relevant.
It does not make form the only product specification that matters.
A highly absorbable form delivering very little elemental magnesium at a very high price is still a different commercial proposition from a product with another formulation.
The supplement upper limit causes frequent confusion
For adults, the tolerable upper intake level for supplemental magnesium is 350 mg per day.
That number does not include magnesium naturally present in food.
This is why it can look strange that recommended total magnesium intake for many adults is above 350 mg while the supplemental upper limit is 350 mg.
They apply to different sources.
Why supplements get a separate limit
Higher supplemental magnesium amounts can produce gastrointestinal effects, particularly diarrhea, nausea and abdominal cramping.
Food magnesium does not pose the same ordinary risk in healthy people because the kidneys regulate magnesium and foods usually deliver it within a much broader dietary matrix.
Very high supplemental or medication exposures can be much more serious, especially when kidney function is impaired.
Cost should use elemental magnesium too
Imagine:
Product A costs $20 and supplies 100 mg elemental magnesium per serving.
Product B costs $20 and supplies 200 mg.
Price per bottle tells you almost nothing.
A more useful comparison is:
cost per 100 mg elemental magnesium
Then form, serving size and other ingredients can be considered separately.
Food and supplements solve different problems
Food brings magnesium together with protein, fiber, fats, carbohydrates, vitamins and other minerals.
A supplement offers a concentrated and measurable amount.
That makes supplements convenient.
It does not turn the supplement into a nutritional substitute for the foods that contain magnesium.
The better question is not:
food or supplements?
It is:
what magnesium is already coming from the diet, and what problem is the supplement intended to solve?
